A “Walking Sensory Meditation” Exercise to Improve Mental Health and Cognitive Performance

Do you ever feel the tug-of-war between wanting to be fully present and the relentless pull of anxious thoughts and overthinking that keep you from clarity and peace of mind?

If so, here are some interesting insights and an exercise from Dr. Chris Masterjohn, who is a friend of mine, a featured guest on my podcast, and an expert in cultivating greater mindfulness, overcoming OCD, and enhancing sensory connection to the world around you.

Chris has developed what he calls “walking sensory meditation,” a powerful practice designed to rebalance your mind after intense periods of analytical work. It's also effective in addressing the neurobiological complexities of obsessive-compulsive disorder (OCD) — a mental health disorder characterized by recurring, unwanted thoughts (obsessions) and repetitive behaviors or mental acts (compulsions) that an individual feels compelled to perform.

Chris's journey began during a particularly grueling project, leading him to realize the importance of disconnecting from overanalytical tendencies and reconnecting with the sensory experiences of the physical world. He focused on immersing himself in music, art, nature, and outdoor walks — all without the urge to dissect these experiences — and in return, found a profound way back into his body and the present moment.ben and family walking

Doing a walking sensory meditation is simple, although not necessarily easy. It starts with observing the hands and feet, then progresses to engaging all senses during a walk, focusing on the immediate physical environment without drifting into thought.

The steps below are designed to help you step out of your head and into a more embodied, sensory experience of the world, potentially offering relief from OCD symptoms or other mental health concerns:

  • Start your day with observation: Begin your morning walk by closely observing the palms of your hands and then the backs of your hands. This simple act helps focus your attention on the physical presence of your body in its current space.
  • Engage your sense of touch: As you walk, concentrate on the sensation of your foot making contact with the ground and the activation of your posterior chain (the muscles along the back of your body) as you step forward. 
  • Look around and observe: Allow your gaze to rest on different objects for just a few steps before shifting your focus. 
  • Redirect when distracted: If you catch yourself thinking, gently bring your attention back to the sensations of your feet touching the ground, the activation of your muscles, and whatever you can see around you.
  • Restart if necessary: Should you find yourself lost in thought for an extended period, restart the entire process.
  • Advance to listening: Once you feel secure in distributing your attention among sight and touch without drifting into thought, begin to focus on the sounds in your environment. Try to connect these sounds to what you're seeing without forming a “thought bridge” between the two.

Walking meditation can support individuals with OCD by engaging the cerebellum, which plays a crucial role in refining cognitive processes. This practice involves focusing on sensory input, such as the sights, sounds, and sensations experienced while walking, which can help redirect and calm the mind, potentially reducing obsessive thoughts and compulsive behaviors. Additionally, this type of meditation can complement traditional OCD treatments like SSRIs, cognitive-behavioral therapy, and even exercise by offering a direct, experiential way to ground oneself in physical reality.
